What a normal day of eating looks like
You don’t need a diet. You need roughly the right amount of food, mostly from whole ingredients, with protein at every meal.
The short version
- Eat real food most of the time. The 2025–2030 US Dietary Guidelines center on whole, minimally processed foods and cutting back on highly processed ones [1].
- Protein at every meal. The guidelines suggest 1.2–1.6 g of protein per kg of body weight per day [1].
- Fiber: 25 g a day for women, 38 g for men (21 g and 30 g after 50) [2]. Most people get about half that. See Fiber.
- Vegetables and fruit daily, in whole form rather than juice [1].
- Limit added sugar and highly processed snacks [1].
- Keep saturated fat under 10% of calories [3] and sodium under 2,300 mg a day [4].
- Drink water or unsweetened drinks [1].

Macro ranges for adults
The long-standing reference ranges are 45–65% of calories from carbohydrate, 20–35% from fat and 10–35% from protein [5]. Fiber: about 25 g a day for women and 38 g for men [5].
Lower-carb and keto eating go below the carbohydrate range. Many people eat this way. If you have diabetes, kidney disease, are pregnant or take medication, check with your doctor first.
